TRAVELING THE ENERGY HIGHWAYS WITH THE SPARTACUS WORKOUT

One of the huge benefits of our version of The Spartacus Workout has been utilizing all three of our energy systems: Power, Strength, and Endurance.

Each is a vastly different enegy pathway, and each with great benefits to us physically, neurogically, and of course...metabolically!

Let’s look at the differences between these.


First, Endurance falls under the category of an Aerobic exercise, where Power & Strength are categorized as Anaerobic. What’s the difference?

Aerobic exercise in simple terms means “with oxygen”, and Anerobic is “without oxygen”. It doesn’t mean that when you do Anaerobic exercises you don’t breathe! It just means that the tissues in your body do not need oxygen to produce energy.




Another way to look at this is to say that during an Aerobic exercise you are working long enough that you need large amounts of oxygen to burn fat for fuel.

With an Anaerobic exercise, the activity is short enough that your muscles don’t need oxygen for fuel, but instead used stored glycogen for their power


So, which way is better right? The answer is.....ALL! We need to have a constantly-varied, functional workout each time we train. Keep things mixed up, confuse the body, and the greatest results will be seen.





With the Spartacus Workout that we’ve developed we attack all 3 energy systems thereby not allowing the body to adapt.

Speaking of adapting....


THE ADAPTATION CONUNDRUM


Our body adapts to literally anything we do. Don’t drink water? Your body will begin to retain water. This becomes problematic in aerobic training because the more fit we become the less work is required, and thus, the less fat that is burned. If a 45 minute run was torturous for you at one time, but over time you became conditioned to to do it relatively easy, then this hinders your fat-burning potential. You must either run farther or run faster to which the body will then adapt to also. The problem is eventually your taking an hour to do burn the fat you once were doing in 30 minutes.



As we become fitter, less work is required, and thus less fat is burned.


With strength or power training it’s much more difficult for the body to adapt to because we’re constantly changing the weight as well as the movement and time interval.

Does this mean we should only do Anaerobic exercise. No! Endurance training helps our capacity to actually perform strength and power exercises. It’s when we stay too long in the aerobic/ endurance phase that we begin to break down muscle, which results in a loss of strength, power, and speed.

THE AFTER-BURN EFFECT

This is my simple way of referring to the process known as Excess Post-Exercise Oxygen Consumption (EPOC). See why I like ‘After-Burn effect’ much better?
This process is ultimately what we’re trying to attain from our workout.

Fat loss is all about calorie expenditure, or the burn more than you take in philosophy. In the case of our energy system pathways Endurance training will burn more DURING the workout, and Strength & Power exercises, though, will burn considerably more calories following your workout.

By adding extra lean muscle we literally create a situation where we are shredding calories in our sleep!







Another way of looking at this would be to say that steady-state endurance training burns more fat during the workout, but strength and power exercises burn more total calories and in the end can burn as much as 9x the amount of body fat as long, low-intensity cardio! In general, we want variety.

The best Interval program for you is the one you haven’t done in awhile! And this is where The Spartacus Workout and our multiple energy systems pays off for us!

BULLETPROOF NUTRITION: THE INTERNAL SEE-SAW

When it comes to food we typically see it as a fuel supply or something of an immense pleasure. But as we look closer at nutrition as pathway to greater health and fitness, it becomes important to see food, and in particular, the macronutrients that make up those foods, as more than just fuel, but as a drug.

How so? Well, in the same way that drugs have an impact upon the hormones in our body, so does the food we eat. With that fact in mind, we now have to look at food as a very powerful drug that influences our hormones, which regulate and control how our body stores and releases energy.






By balancing our macronutrients, we balance our hormones and keep ourselves out of metabolic derangement such as obesity, diabetes, and related illnesses.

FASTFIT RECIPE OF THE WEEK: SWEET POTATO FRIES


INGREDIENTS
Yams / Sweet Potatoes
Chili powder
Canola oil

DIRECTIONS

1. Preheat the oven to 450 degrees.
2. Cut 3 yams/sweet potatoes into fresh fry like pieces (cutting them into thin ‘rounds also works really well).
3. Toss in bowl with canola oil, salt, pepper, and chili powder.
4. Arrange on a baking sheet in a single layer and bake for 20-25 minutes, flipping the fries halfway through.

THE SPARTACUS WORKOUT

In the spring of 2007, the movie "300" hit theaters and one thing was evident: The actors were in amazing shape! In preparation, they had done integrated circuit work that focused on metabolic training, gymnastics, and weighlifting & throwing exercises to effectively prepare them for this intense role. If those parts sound familiar they are some of the core foundations of CrossFit and Bootcamp: Metabolism.


Following the popularity of the movie, the television series
Spartacus: Blood and Sand premiered on the Starz network to rave reviews. But what became even more popular was the training routine used by the stars of the show. Rachel Cosgrove, owner of Results Fitness in Santa Clarita, California, created the amazing routine called The Spartacus Workout which became featured in Men's Health in 2010. It was a huge hit and became one of the more notable "celebrity workouts" in Hollywood. This cutting edge, fast-paced workout helped thousands of people torch fat and sculpt their body.


With the immense popularity of The Spartacus Workout, Rachel created a second version for 2011 called The Spartacus Workout 2.0. Having loved the first version, I was excit

60-120 SQUAT THRUST CARDIO INTERVALS

What are Cardio Intervals?

Interval training enables us to train at a higher intensity than we could at your normal steady-state cardio. It also, in the long run, provides for greater fat loss. Part 1 was the What, How, When of doing effective Cardio Intervals for Fat Loss.


Here's part 2 of our Cardio Interval series. This is a very unique interval protocol with 60 seconds of continuous work followed by 120 seconds of Active Recovery/Rest Period. The work period utilizes Squat Thrust variations with two different levels to choose from. The Squat Thrust is one of the great bodyweight moves you can do, and adding the Lunge variations with it make it an incredible full-body calorie-smashing cardio workout.


Following 1:00 of a Squat Thrust variation, we move to 2 full minutes of an Active Rest period performing mobility work. This will allow you to both recover from the work period while also improving your flexibility and range-of-motion. Mobility is essential for being able to train at a high level and preventing injury.

FASTFIT RECIPES: PEANUT BUTTER BANANA SNACK WRAP

If you love peanut butter as much as I do then you'll love this snack. You can also use this with Almond Butter.




INGREDIENTS:

18" Whole Wheat Tortilla
2 tbsp All-Natural Peanut Butter
1 tbsp slivered Almonds
1 tbsp Honey
dash of cinnamon

DIRECTIONS:
1. Place a tortilla on a plate and spread on peanut butter, almonds, and bananas
2. Drizzle the honey on top.
3. Roll the tortilla & cut in half

USING CARDIO INTERVALS TO BURN MORE FAT

Let's think outside the box when it comes to cardio training. Here is the HOW, WHAT, WHY, and WHEN of cardiovascular exercise.





WHAT: Cardio exercises are those that tap into and improve the cardiorespiratory function in our body. We typically think of these as the classic calorie-burning exercises such as running, walking, cycling, etc.


WHY: Although weight loss is what the majority of people focus on when it comes to cardio, we also want to increase our endurance, stamina, and function of this system.

WHEN: Anytime! cardiovascular exercises can have a great long-lasting benefit following our workout regardless of what time of day we perform it. The key is just getting in!

And now to the HOW: Many Americans burn up the treadmill and elliptical machines for endless hours, take hour-long aerobic classes, or spend vast amounts of time out walking. Although there is a cardiorespiratory benefit to these, when it comes to weight loss we want to work at a high level of intensity......thus, CARDIO INTERVALS!

Long, low-intensity, steady-state cardio burns calories AT THE TIME, meaning during the actual exercise or activity.

Cardio Intervals, with a work-to-rest-ratio at a high intensity, will burn exponentially more calories AFTER THE WORKOUT. Basically, we want an 'after-burn' effect to our training. Less time, higher intensity, greater benefit. In other words, DON'T WASTE YOUR TIME!

As a bonus, rather than devoting an hour or hour & half to your cardio exercise commit to 10-20 minutes at a much higher level. Higher metabolic, greater fat loss, and in half the time!

Tabata Revolution!


It's Back! That's right. I'm excited to announce that for the month of March we're bringing back an old staple of our metabolic training: The Tabata!

Ever since I first heard the amazing research of Dr. Izumi Tabata years ago, I have been a major advocate of the Tabata Protocol. I immediately began utilizing this protocol of training with all my clients, and when I began running bootcamps, I made it a consistent part of our training.

Why are Tabata's SO successful? Well here's just a few of Dr. Tabata's results:

#1 GREATER FAT LOSS: 4 minutes of tabata-intervals burned just as much fat as 45 minutes of moderate aerobic training. This means you are burning EXPONENTIALLY more body fat than aerobic training.

ADRENALINE ABS pt. 2
A QUICKER WAY TO RIPPED ABS!

Now that we have effectively mobilized stubborn belly fat through the 10-second bursts of total-body exercises, we now turn our focus on to the abs part of this program, and in particular, how to begin to integrate core stability training to sculpt a tight, well-defined midsection.

And with any sound training plan, core stabilization moves are the critical component.

Unless you’ve been hiding out in a cave the past couple of years, you now know that doing crunches and situps will not only NOT help you get flat abs but most likely WILL cause you some serious back or neck pain at some point down the line if it doesn’t already.



All crunches and sit-ups do is work your superficial ab muscles (the 6-pack muscles, aka rectus abdominus) and promote excessive flexion of the lumbar spine which can result in serious spinal injuries like bulging or herniated discs.



On top of that, crunches and situps don’t train your deep abdominal stabilizers which are critical to helping you maintain a neutral pelvic and spinal position for optimal health and perfomance.The 21st century approach to core training emphasizes stabilization in all 3 planes of movement: sagittal plane (front to back and up and down), frontal plane (side to side), and transverse plane (rotational).

More specifically, the true goal of proper core training is to teach anti-flexion, anti-extension, and anti-rotation through various static and dynamic core stability exercises like front, side, and reverse plank variations, hip-extension variations, bird dog variations, etc.

Why 10-second core stability holds?

Well, it’s simple - it’s all about QUALITY over QUANTITY!

When most people perform core stability holds for 30-60 seconds they tend to spend a majority of the time in compensated positions because of the fatigue factor. And when you do sacrifice form your missing out the maximum benefits from the exercise the right way.



However, when we shift the focus on maximum activation and contraction with short, focused 10-second holds we get more bang for our buck. And by alternating between a total body exercise and core stability exercise we best mitigate cumulative fatigue and prevent big losses in form and technique.

So, with that, which option below sounds like the wiser choice:

Perform a low intensity, wobbly front plank for minutes on end OR perform many sets of maximum effort 10-second front plank holds with perfect form and technique?

If you choose the last one your right. Even if you ended up with the same total amount of time between the two, the last one would reap the most benefits because it was performed at a much higher intensity with much greater technique.

This whole concept is similar to what legendary strength coach Charles Staley popularized with the whole Escalating Density Training (EDT): basically shorter sets allow for maximum intensity and maximum intensity delivers maximum results!

Does this mean you should never again do a 30 - 60 second core exercise again?

No! Long duration core stability holds have their place for endurance athletes or people with advanced core stability.

But it does mean that 20 seconds is the optimal length of time to work on isometric core stability and it’s most likely a better fit for the general population, especially at the entry-level core programming.

ADRENALINE ABS

Part I: ADRENALINE

What is adrenaline?

Adrenaline is a specific hormone that belongs in the general category of hormones called catechlolamines.

Catecholomines are basically your “fight” or “flight” hormones that get released into your blood stream in response to large stressors like being chased by bears, riding an insane roller-coaster, or during very intense exercise or activities.


In a study lead by an Australian researcher by the name of Professor Steven Boutcher at the University of South Wales in 2007, it was discovered that short, max-intensity intervals resulted in greater fat loss than long, slow, boring cardio.

The study basically took a pool of 45 obese women and broke them into separate groups with distinct interval protocols.

One group performed three short 20-minute high-intensity interval training workouts per week consisting of an 8 second maximum effort and 12 second active recovery interval protocol.

The other group performed three 40-minute steady-state aerobic workouts per week.

There was also no change in diet for either group so exercise was the only variable in the study.

*****After 15 weeks researchers discovered that even though the aerobic group exercised for twice as long as the interval group, the interval group lost more body fat, specifically in the most stubborn areas of the belly, hips, and thighs.*******

“The group which did around eight seconds of sprinting ona bike, followed by 12 seconds of exercises lightly for twenty minutes, lost three times as much fat as other women, who exercised at a continuous, regular pace for 40 minutes.” said Boutcher

“Intermittent sprinting produces high levels of chemical compounds called catecholamines, which allow more fat to be burned from under the skin and within the exercising muscles. The resulting increase in fat oxidation drives the great weight loss.”

“This maybe unique to this type of exercise,” said Professor Boutcher. “We know it is very difficult to ‘spot reduce’ troublesome fat areas. When you do regular exercises, you tend to lose fat everywhere and you tend to look emaciated. Our results are unusual but were consistent across the women who performed the sprinting exercises.”
IN OTHER WORDS...

Even though the total work time was the same in each group, the shorter interval group burnt more calories and had a higher metabolic disturbance.

This is due to the fact that shorter intervals allow for higher overall intensity levels and intensity is truly what makes the body change.

Another benefit of shorter intervals is that they provide a lower perceived exertion than longer intervals.

As Boutcher claims “if you do it much longer, 20 seconds, it’s very painful. Normal people won’t stick to it. If you do it much shorter, 2-3 seconds, you don’t seem to get the same benefits. So by trial and error and prior research we’ve established what seems optimal for most people at least on the bike - eight seconds sprint, 12 seconds recovery.”

Although Boutcher’s study used a bike to do the workouts, I prefer to use total body exercises instead to really jack the adrenaline levels through the roof. Total-body training uses multiple movement patterns, and require a greater number of muscle fibers. The result? Maximum heart rate elevation and enhanced metabolic rate.

Classic total body exercise examples include squat to presses, swings, and explosive olympic lifting variations like cleans, snatches, jerks, etc. In addition, traditional cardiovascular locomotive and plyometric exercise variations like running, leaping, hopping, skipping, bounding, jumping, shuffling, etc also fit into this category.

I think it’s also critical to add that power training movements develop and sustain the all-important fast-twitch, Type II-B muscle fibers.

Why is this important?

Well, Type II-B muscle fibers are the first to begin to and continue to atrophy in your 30s and 40s. These powerful fast twitch fibers are also the biggest and strongest muscles in your body so if they wither away so will your strength and metabolism.

So power training will in turn keep you and your metabolism performing at high levels even into your golden years!

AN AMERICAN LEGEND & THE GODFATHER OF FITNESS

This past weekend the world of health and exercise lost the greatest fitness guru of all time: Jack LaLanne. Jack revolutionized the fitness industry and since the 1950s has urged Americans with the many benefits of eating healthy. His legendary TV show spanned decades and influenced millions, but it was his incredible feats of physical prowess that has become the stuff of legend:

Swimming from Alcatraz to San Franciso while HANDCUFFED at age 60, pulling tractors with his teeth during halftime of football games at age 75, and setting the world-record by doing 1000 pushups in 23 minutes...still the world record!
All of which demonstrated his drive to help people enhance the quality of their life through fitness.




Long before such celebrities such as Jane Fonda and Richard Simmons were promoting fitness, Jack LaLanne was entering the homes of Americans nationwide with his famous television show which ran from 1951 to 1985. LaLanne also published several books and even invented several exercise machines that we use today - the Leg Extension and pulley devices that can be found in nearly every health club.

In 1936, at the age of 21, Jack LaLanne opened up America's first fitness center in Oakland, California which is the prototype for many today.


One of the many incredible stories of this man's life that I found amazing was when, at the age of 54, he beat out a 21-year old Arnold Schwarzenegger in a contest. Leaving the future Governator to exclaim "that Jack's an animal!".

LaLanne helped break the rules in fitness in his day by encouraging athletes and women to train with weights, both of which was forbidden at that time. Training and fitness would not be where we are today without this man's influence and innovation.

How do you measure the influence of a person? It's by how much of an impact they have after they're gone. Jack LaLanne's 96 years will be impacting not only those of us in the fitness industry for years to come but will be a permanent indention into the American public.

MAKING YOUR DREAM GOALS A DREAM COME TRUE!

At this point, you've probably at the very least thought about your goals for the year. Obviously, many set goals but few are ever successful. Here's some tips to making yours rock-solid:

First, SET a goal, I'm talking about well-defined goals. Not "I want to lose weight" or "I want to walk 30 minutes before or after work each day" or "I want to get in better shape". If your goals are this vague, get back to the drawing board!

Once you've set very specific long-range & short-range goals it's time to put those goals into ACTION!

Here's some ideas for making your dream goals a dream come true:


JOURNAL. Tracking your progress on a routine basis is so effective to helping you stick to your goals. It keeps you on task and allows you to see the small steps of success your having. Journaling also provides you the flexibility to re-evaluate/re-define them as time goes on. Maybe a morning walk becomes a morning jog after a period of time. Keeping a journal also helps you to see the obstacles that have prevented you from reaching them in the past. It's also very encouraging to see your improvement over time!



GET SUPPORT.
Whether it's a workout buddy or an accountability partner, surrounding yourself with positive, encouraging people who are genuinely concerned for your success makes all the difference. They are the ones who will help you stay on track and motivate you to remember that you CAN do it!



SHOW PATIENCE.
Don't sabotage all your hard work by pressuring yourself to get results right away. You didn't become who you are overnight so don't place added pressure on yourself to get it done right away. Success isn't an end result, it's a journey.

OUTLINE. Baby-step your way to success by setting small, very reachable goals. Scaling the mountaintop starts with one small step, so establish weekly or monthly goals for yourself that are easy enough to acheive. Even if it's a small accomplishment you'll feel better about yourself when you experience success!

ACCEPTANCE. Regardless of the outcomes, whether you hit rough spots or don't get the results you hoped for you have be true to yourself, always. Maybe the goals you set were not really YOU in the first place, or you just need to take another route. God uniquely made each of us in a special way to be who we are. Even reaching the goals you've set isn't going to bring you happiness. Success in fitness and health is meant to ENRICH your life, but true happiness comes from within. Accepting yourself and everything that you are and were given is the greatest motivator of all!

A LOOK BACK AT 2010...FROM A BOOTCAMP POV!

2010 was a great year for all of our bootcamps. It brought the growth of extra morning camps, new locations, and the launch of Bootcamp: Bulletproof as an entry-level program. It was exciting to see all the new faces that came through in the past year and watching their progress both physically and mentally as their way of thinking about health, nutrition, and the various aspects of training took hold to where it became not just an idea but a way of life.

The growth and energy that came out of those camps began to also catch the interest of the media, as our approach to metabolic training, flexibility and self-massage techniques began to be featured on KARK-4 as fitness segments to educate others on what true fitness really is. Typically, our segments focused on people who desired to improve their health but were frustrated over past attempts to do so. I tried to envision someone who was motivated to physically be better but lacked the knowledge as to how to get started. I received so many positive emails about our segments, many from individuals who had never even attended our camps but were intrigued by the idea of 4:00 workouts, functional training, and that improving their fitness could be done even from the comfort of their own home. All of our demonstrations were designed to be home-based, equipment-free exercises that were formatted for all fitness levels. The message was that you didn't need a gym membership or fancy equipment to change your body...you just need the direction to get started.

One of the biggest changes in the past year in terms of how workouts were structured came in our workout format by creating bootcamp programs that were completely automated. Through the use of the fitness music & media production company Workout Muse our bootcamp workouts took on a whole new life. With an eclectic mix of musical genres, rhythmic accompaniments and audio arrangements, it allowed for a distraction-free arena that gave me the opportunity to correct technique and facilitate an environment to maximize results for every workout without being prisoner to a stopwatch. I became so convinced of the results of utilizing interval music within my workouts that I became an affiliate of the company:

This allowed my clients to take their training to a new level. It provided me with the ability to produce custom interval music soundtracks to drive the most intense, results-producing workouts they had ever experienced and to inspire their best effort each and every workout. Being an affiliate also benefitted my campers by offering free mp3's that they could easily download and utilize in their own workouts:

A funny and interesting moment of the past year came during a not so normal workout. Each summer when the temperature reaches near triple digits I like to do a bootcamp-in-the-pool workout. Cross-training, and especially hydro-training workouts are excellent for changing up workouts and using muscle fibers that might not be activated during regular exercises. This past summer we did two of these hydro-workouts. The interesting thing happened not in the actual workout but in the video that was posted about it. Normally we'll have several hundred views of our videos we do which range from moves-of-the-week to flexibility or nutrition tips. But our video entitled '50-10 Hydro Training' would do much more than that. At one point after it's posting it was averaging nearly 300 hits per day. To this date it has had 16,000 views in just 5 months, many of which seem to be from Europe!?! Crazy!





Another first for us came during Halloween weekend. One of the many thousands of ideas that I have (and struggle to get to all of them in!) was to one day do a Charity Bootcamp. Offer up a free bootcamp workout to the masses and select a charity to raise proceeds for. I settled on the Make-A-Wish foundation after reading so many inspiring stories for the kids they impact. Once that was established it was just a matter of time and place. The Arkansas Community Arts Cooperative (ACAC) kindly allowed us to set up a Pumpkin Circuit Halloween-themed Bootcamp. Free to public, with the only cost being you had to come in costume, and you had to have a great workout! We took donations and had a great time! Thanks to .Chad McGriff at ACAC for helping with the space and Nicole Boddington - hardcore fitness model-to-be for putting me in contact with them.


With the growth and interest though over the past year also brought additional challenges. We soon outgrew many of our evening locations. At some time we almost felt like traveling nomads. I would like to thank Abby Youngbauer from Calais Apartments, Edward Drangel from Ageless Health & Fitness for allowing us to use their facilities. They were kind to provide shelter from the scorching summer heat and icy winter days we faced during last year. Also, the board at Walnut Valley Park provided a wonderful place to train at during those awesome spring and fall afternoons when the weather was perfect and the scenery in the park was magnificent.

So with that, here's a look back at just a few of the many great moments we had during bootcamp in 2010:

CREAMY ITALIAN SALAD DRESSING

Salads make great meals in the summer. If your craving something creamy here's great tasting recipe that also helps to burn fat!



CREAMY ITALIAN DRESSING

1 cup of nonfat plain Greek Yogurt
1/2 fresh Lemon, juiced
3 tbsp White Rice Vinegar
1 tablespoon of Olive Oil
1 tsp Oregano
1 tsp Sea Salt
3 packets of Stevia
1/2 tsp Black Pepper
1 clove Garlic
